One Lift a Day FAQ
Most people fail at fitness not because they don't try hard enough, but because they chose the wrong method from the start.
The previous article laid out the complete One Lift a Day system: five unilateral dumbbell exercises, one exercise per day, progressive overload, keep a log. It's the lowest-friction, easiest-to-succeed method there is.
This article is a reader FAQ built on top of that. Each question stands on its own, so you can skip around and pick what you need. It covers: warming up, working around injuries, three days a week vs. daily, gym vs. home, machines vs. dumbbells, a bodyweight plan, how to add cardio, whether to take creatine, notes for women, when a linear program runs out, and whether to hire a coach.
Do I need to warm up?
You don't need a dedicated dynamic warm-up.
Just do a few reps with weights lighter than your working weight to wake up the movement pattern. Say today is bench press and your working weight is 40 kg: start with 20 kg for 5 reps, then 30 kg for 3 reps, add plates and do a few more reps along the way, then go straight to 40.
For very safe movements like rows, it's often perfectly fine to jump straight to your working weight.
Don't waste your energy on a pile of warm-up work. The point is: safe, fast, get to your working sets.

What if I get injured?
Do a substitute exercise. The principle is: route around the movement that hurts, find one that doesn't hurt and trains the same movement pattern, and keep logging and keep applying progressive overload.
For example, with knee osteoarthritis you may not be able to do split squats, so switch to the wall sit. Put your back against the wall and slide down; set the angle between your thighs and the floor to whatever your knee can tolerate, find a position that doesn't hurt, and hold. Start with 20 seconds × 3 sets, add a few seconds each time, and log and progress the same way. Isometric contractions require no joint movement, so they put far less stress on the knee than dynamic movements, and there's meta-analysis support that they significantly reduce pain and improve strength in knee osteoarthritis.
If a movement hurts today, don't force it. Swap in a substitute that doesn't hurt, or skip that day and do the next exercise. When you're injured, the most important principle is: don't let training become a source of injury, but don't stop entirely either. Do what you can, keep giving the body a stimulus, and add the original movement back once you've healed.
If you're not sure what's appropriate for your situation, this is exactly when a coach or physical therapist is most worth it.
I can only train three days a week. How do I set it up?
Split the five exercises across two days, alternating A/B, three times a week:
B day: Deadlift, Bench Press, Row
Week 1: A – B – A
Week 2: B – A – B
Every exercise is still 5×6, and the loading logic, the log, and the rest periods all stay the same. Shoulder press still repeats the same weight twice before adding.
Row appears on both days on purpose. Most people have a stronger chest than back — years of sitting, staring at screens, and using a keyboard leave the chest and front delts short and tight while the upper back and rear delts weaken, pulling the shoulder blades forward into a rounded, hunched posture. Pulling more and training the back more is the most direct way to counter this imbalance. The row is the safest of the five movements and the cheapest to recover from, so doing more of it causes no problems.
One caveat: a three-day full-body plan means three exercises per session, and each session runs about 60–90 minutes. A lot of people can't sustain that time cost. The twenty minutes of one-exercise-a-day is the sweet spot most people can accept long term; stretch it to an hour and the dropout rate climbs noticeably. Think this through when you choose your schedule. Most people don't fail because they train poorly — they fail because they train too long.
If you're on the fence, pick one exercise a day and stop overthinking it.
I go to a gym. Can I use machines?
Yes. The five movement patterns are the principle; the equipment is just the means.
Mapping:
Hip hinge → Barbell RDL, back extension bench, or just the Hack Squat
Vertical push → Machine Shoulder Press
Horizontal push → Machine Chest Press
Horizontal pull → Cable Row or Lat Pulldown
The loading logic is the same: finish 5×6, add one increment next time. Log it, and deload and rebuild when you stall.
Machines let you sit down and go, the path is stable, and they're beginner-friendly — trained well, they'll make you just as strong. But dumbbells have one advantage machines can't match: they're universal. The movement patterns you learn work anywhere — business trips, travel, switching gyms, wherever — as long as there's a dumbbell around. And the anti-rotation core demand, the stability requirement, and the effective intensity of unilateral free weights being higher than the number on paper — all of that mostly disappears on a fixed-path machine.
If you have the choice, I recommend dumbbells. But if machines are more convenient for you and easier to stick with, use machines. The plan you can sustain is always the best plan.
If you go to a gym, I recommend three days a week of full-body training, so you shrink the commute cost down to three trips a week:
B day: Hack Squat, Machine Row, Machine Shoulder Press
Alternate A/B, three times a week. Hack Squat appears on both days because it covers both the squat and the hip hinge, making it the single highest-value machine movement. Same loading logic, same logging.
I don't have dumbbells. Can I train with bodyweight?
Yes. First how, then why.
Minimum equipment: a doorway pull-up bar. Pulling is one of the five movement patterns, and with bodyweight there's nothing to pull on. It's cheap, mounts in a doorframe, and takes up no space. If you won't even buy that, I don't know what to tell you.
Do four exercises, one per day, on a five-day cycle (lower-body squat scheduled twice):
Day 2: Pike Push-Up (vertical push direction)
Day 3: Single-Leg Squat
Day 4: Pull-Up
Day 5: Push-Up
Day 6: Back to Day 1
Each exercise is 3 sets, starting at 5 reps per set, adding one rep each time:
When you hit 3×8 with good movement quality and reps left in the tank, move to the next, harder variation and restart at 3×5. Beyond 8 reps you're training endurance, not strength — keep the reps low and raise the difficulty.
Log it, in the same format as the dumbbell version:

This 3×5-8 progression framework comes from Steven Low's Overcoming Gravity (second edition), written by a Doctor of Physical Therapy (DPT); it's the most systematic reference in bodyweight strength training. It lays out a huge number of progression routes, including complete progressions for advanced skills like the front lever and human flag. Recommended.
Be clear about bodyweight's fundamental limitation up front: load increases aren't continuous. A dumbbell lets you add 1.25 kg at a time; with bodyweight, going from a standard push-up to an archer push-up can jump the intensity by 30–40% at once, with no smooth transition in between. This is the root reason progress slows once you reach an intermediate level with bodyweight.
Four progression routes:
Pull-Up
The eccentric pull-up is the key transition: you can't pull yourself up yet, but you can definitely lower yourself down, and eccentric training rapidly builds the neuromuscular connection and tendon strength for pulling. Your first full pull-up is an important milestone — going from zero to one is much harder than going from one to ten.
Push-Up
Diamond to archer is a big jump; you can use an uneven push-up (one hand forward, one hand back) as an intermediate transition.
Pike Push-Up (vertical push direction)
The shoulder strength of a 3×8 wall handstand push-up can absolutely stand up against someone who's trained barbell shoulder press for years. But reaching that point through pure bodyweight progression is very hard — the jumps between steps are big, the balance demand is high, and the learning curve is steep. Seriously, go buy a dumbbell.
Single-Leg Squat
It demands a lot of ankle dorsiflexion and hip mobility, so if you can't get down it may be a mobility problem, not a strength problem. Wearing shoes with a heel or putting something under your heels lowers the ankle demand.
Bodyweight is a fine way to start, but if you want steady progress you'll eventually come back to added weight.
How should I do cardio?
Two recommended options; pick one:
Option 1: indoor super-slow jogging. Zero equipment — jog in place on the balls of your feet at home, heart rate 120–140, 30 minutes a day. If you're fit and can't get your heart rate up, throw in a burpee every 3–5 minutes to spike it, then keep slow-jogging to bring it back down. A commercial break is the perfect time for one.
Option 2: incline walking on a treadmill. If you have the budget and space, buy a cheap, quiet, low-speed treadmill (an under-desk treadmill is fine — it doesn't need to handle running, just walking), prop up the front end with a yoga block or a piece of wood to make an incline, or just buy a model with an incline function. Set the speed, get on, and keep walking. The upside is you don't have to think at all — fixed speed, fixed incline; you just step on and walk. Quiet, low-impact, no running, so the mental cost is even lower than slow jogging. Great for walking while watching a show or while on a call.
Both options share the same target: heart rate 120–140, 30 minutes a day, Monday to Friday, 150 minutes a week. Want more? Add it on the weekend, up to a cap of 300 minutes (the WHO recommendation).
You can check your heart rate by pressing your carotid artery for 15 seconds and multiplying by 4, or buy a cheap heart-rate monitor. The perceived-effort standard: you can speak a full sentence without gasping and breaking it up.
Do strength and cardio separately. One Lift a Day in the morning and cardio at night, or the other way around — either works. Just don't do them in the same session; I'll explain why below.
I'll write a more complete article on cardio later. For now, here's why you should do it and why I recommend Zone 2.
Why do cardio at all? Isn't strength training enough?
It's not. Strength training and cardio train completely different physiological systems.
One Lift a Day trains fast-twitch fiber force output, neuromuscular recruitment, and bone density. But One Lift a Day doesn't train your cardiovascular system, and it doesn't train your mitochondria. Those require cardio.
Mitochondria are the energy factories inside your cells. Each muscle cell holds a few hundred to a few thousand of them, and they convert oxygen and fuel into ATP — the energy currency for everything your body does — through oxidative phosphorylation. More mitochondria that function well means a higher resting metabolism, stronger fat oxidation, better insulin sensitivity, and lower chronic inflammation.
Cardio activates the AMPK (AMP-activated protein kinase) pathway inside muscle cells. AMPK is an energy sensor: when cellular energy drops it gets activated, which in turn switches on PGC-1α, the master regulator of mitochondrial biogenesis. PGC-1α upregulates gene expression related to mitochondrial production, fatty-acid oxidation, and capillary growth.
If you read the previous article, you'll remember that strength training activates the mTOR pathway, which drives muscle protein synthesis. AMPK and mTOR are the body's yin and yang: AMPK senses an energy deficit and triggers breakdown and renewal (mitochondrial growth, fat oxidation, autophagy), while mTOR senses mechanical tension and amino acids and triggers synthesis (myofibrillar protein growth). The two antagonize each other — which is exactly why you shouldn't do strength and cardio in the same session. Activate AMPK and mTOR at the same time and the signals interfere with each other; this is the so-called interference effect. Do them separately, each on its own, and both sides get the full training adaptation.
Several weeks of consistent cardio can significantly increase mitochondrial density, citrate synthase activity, capillary density, and VO2max (maximal oxygen uptake).
VO2max is one of the strongest known predictors of all-cause mortality. The Cooper Center Longitudinal Study — tracking over 120,000 people — showed that raising cardiorespiratory fitness from the bottom 25% to the median cuts all-cause mortality risk by about 50%. That effect is larger than controlling blood pressure, cholesterol, or even quitting smoking.
How good your cardiovascular fitness is largely determines how long and how healthily you'll live. One Lift a Day doesn't train this. Cardio is exactly what trains it.
Why Zone 2? Wouldn't going faster be more effective?
Zone 2 is what this article recommends, which doesn't mean other intensities are bad. HIIT is a very efficient stimulus for the cardiovascular system and mitochondria, and there's a large body of research supporting it. But this article follows the same philosophy as One Lift a Day: give you the lowest-friction plan, the one that's easiest to do every day and easiest to sustain for a lifetime. Zone 2 is the cardio equivalent of brushing your teeth. I may write a dedicated HIIT article down the line.
Zone 2 has a few benefits that make it especially good as a daily cardio base:
The recovery cost is nearly zero. After 30 minutes you feel nothing, and you can do One Lift a Day as usual the next day. You can do it every day without interfering with strength progress.
It selectively trains the mitochondria of slow-twitch (Type I) fibers. One Lift a Day trains fast-twitch fibers; Zone 2 trains slow-twitch fibers. Slow-twitch fibers are the workhorses of aerobic metabolism and have higher mitochondrial density than fast-twitch fibers. The Zone 2 intensity is just right for slow-twitch fibers to handle on their own, without recruiting fast-twitch fibers, concentrating the stimulus on slow-twitch mitochondria. This isn't a "worse alternative to HIIT" — it's a different training adaptation.
It trains fat oxidation and metabolic flexibility. At Zone 2 intensity, energy comes mainly from fat oxidation, roughly corresponding to Fatmax. Long-term training improves your body's ability to burn fat as fuel. People with good metabolic flexibility run on fat most of the time, keep stable blood sugar, don't get hungry easily, and don't store fat readily. People with poor metabolic flexibility are constantly burning sugar, ride a blood-sugar roller coaster, get sleepy after meals, and get hungry between meals. That's the classic metabolic signature of a sedentary, insulin-resistant state. Zone 2 is the most direct way to improve this capacity.
You can do it for life. A 70-year-old walking up to a Zone 2 heart rate is completely fine. There's no injury risk and no acute cardiovascular stress.
The full architecture:
Zone 2 = low intensity, slow-twitch fibers, mitochondria and cardiovascular, AMPK
Yin and yang. Complementary, non-overlapping, non-conflicting.
Should I take creatine?
Aside from protein, creatine is the most effective and most thoroughly researched training supplement there is.
The previous article covered the phosphocreatine system: for the first 10–15 seconds of a heavy lift, PCr is your primary energy source. Oral creatine monohydrate can raise muscle PCr stores by about 10–40%, letting you maintain maximal force output longer in each set and recover faster between sets.
More than 500 peer-reviewed studies and dozens of meta-analyses reach a consistent conclusion: a significant positive effect on strength and high-intensity performance, and safe over the long term. The ISSN (International Society of Sports Nutrition) 2017 position stand: creatine monohydrate is the most effective nutritional supplement currently available.
How to use it: 3–5 grams a day, with any meal, every day, no need to cycle off, no loading phase required — you'll saturate in 3–4 weeks. It's cheap; a kilogram lasts well over half a year.
Recent research has also found positive effects on cognitive function, especially under sleep deprivation or high cognitive load. The brain uses the PCr system too. The direction is positive, though the research is still early.
The common myth that "creatine makes you bloated": you'll gain about 1–2 kg, but it's water inside the muscle cells, not subcutaneous bloating and not fat. Fuller muscles are a look everyone likes anyway.
Is any of this different for women?
The method is exactly the same. The previous article explained why women have even more reason to strength-train: women care more about collagen loss (facial sagging), women are more prone to osteoporosis, and women are more prone to sarcopenia.
For the questions in this article, three additions:
First, don't overdo cardio. Overdoing cardio is a common trap for women: to lose weight, many women run for an hour a day, take spin classes, and pile on cardio while doing no strength work. The result is no muscle growth, no boost to resting metabolism, a soft, "skinny-fat" look, and the weight comes right back the moment they stop. The muscle you build with strength training raises your resting metabolism over the long term, and that's the sustainable way to improve body composition. Cardio complements strength; it doesn't replace it. Thirty minutes of Zone 2 a day is enough.
Second, creatine may be even more effective for women. Women naturally have lower creatine stores — smaller muscle mass to begin with, and usually less red-meat intake — so the relative increase after supplementing may be larger than in men. It doesn't cause bloating; the 1–2 kg of weight gain is water inside the muscle cells.
Third, it's completely normal to not be able to do a pull-up on the bodyweight plan. Start with chair-assisted or eccentric pull-ups, and within a few months you'll pull your first one. A woman doing a standard pull-up is seriously impressive — most men can't do many, so a woman who can is showing off genuine strength.
Linear progression has to run out eventually, right? Then what?
It does. But that's a long way off.
First, linear progression must be paired with periodic deloads — you don't just keep adding until you stall and then keep trying to add at the same weight. It's like jumping: you always crouch before you jump. Jumping from a standstill won't get you high; to break past your old ceiling, you first lower the intensity, then build it back up.
Linear progression plus periodic deloads can run for several years, and a single cycle can stretch from 8 weeks to 12 weeks. By the time you truly run out and stop progressing, your strength is probably at about 80% of your genetic potential.
At that stage, you don't need to change equipment. Same dumbbell handle, same five exercises. What changes is the loading strategy: from linear to undulating periodization — arranging light, medium, and heavy training days of different intensities within a cycle, managing load as a percentage of your training max. It's more complex than linear and needs a spreadsheet.
Classic systems: 5/3/1 (Jim Wendler), the Texas Method, and Tactical Barbell were originally designed for the barbell, but the periodization logic applies perfectly to unilateral dumbbells. What I use myself right now is one of the Tactical Barbell templates.
I'll write a dedicated article on this later. For now you just need to know: running out of linear progression isn't the end — it's graduation. You don't need to buy new equipment.
Should I hire a coach?
If you have the time and resources, I recommend getting a good coach. A good coach is enormously valuable.
What I teach is the internal game: the principles of progressive overload, the logic of system design, the meaning of the log, the long-term mindset.
What a coach can teach better is the external game: why your knees cave in, where your hip hinge is getting stuck, why you can't press straight overhead. A good coach spots the problem in a few minutes and fixes it with one or two cues. On your own, watching videos, you might grope around for months.
I've hired two coaches myself β a competitive powerlifter and a former national-team weightlifter. Both helped me break through movement plateaus and were very valuable to me. Coaches aren't just for beginners.
But there's a prerequisite for hiring a coach. They have to at least understand compound movements and progressive overload — not lead you through a pile of resistance bands, bosu balls, and random junk that won't make you progress. Coaches sometimes keep inventing new tricks because they're afraid you'll think they're not adding value. You can set expectations up front: I just want to do these five movements, teach me to do them well. There's more than enough to learn in the barbell squat alone; you really don't need to be taught twenty different things.
The coach should be a lifter themselves. Someone who can't train up their own body can't possibly train up yours. You can ask a coach: what do you deadlift? What do you squat? It doesn't need to be a monster number, but it should at least be a number from someone who has walked this road and made progress — otherwise their method hasn't even worked on themselves, so what standing do they have to teach you?
The reason I dare to teach here is that I can squat twice my bodyweight for 9 reps and do a weighted pull-up with two-thirds of my bodyweight added for 3 reps. According to Strength Level (strengthlevel.com, over 18 million logged workouts), both numbers are Elite (top 1–2% of people who train), and that's ranked against trained men of all ages — over 45, the ranking would be even higher.
I'm not a professional athlete and not a coach — just an ordinary engineer with a desk job, training in my spare time. Over the years I've read hundreds of fitness books and countless research papers; the years of work aren't just in my body, they're in my head. What I write isn't scraped together from random corners of the internet — it's what I've trained into myself, read deeply on, verified, and found to work over the long term.
Closing
The big principles don't change.
First, the five basic movement patterns: squat, hip hinge, vertical push, horizontal push, horizontal pull. Unilateral dumbbell movements can be swapped for machines, barbells, or even bodyweight, as long as the movement maps to the same fundamental pattern and can be progressively loaded. For horizontal push, for example, a single-arm dumbbell bench press can become a Machine Chest Press — same loading, same logging, same result.
Second, one exercise a day, or three days a week of full-body — either schedule works. It depends on what fits your daily routine. At home I recommend one exercise a day; at a gym, three days a week of full-body.
Whichever version you pick, the core logic never changes:
Progressive overload (plus periodic deloads!). Keep a log. Sleep enough. Eat protein.
I've also introduced a cardio method no less important than strength training: Zone 2, 30 minutes a day, super-slow jogging or incline treadmill walking — you're done in half an episode of a show.
Do it for one month and you've already won. Because if you've done it for a month, I'm confident you can do it for three years. The numbers will slowly climb. You'll become the strongest, healthiest person you know.
